皆さんこんにちは、内科・皮膚科医の友利新です。今日は、科学が認めた長寿になる7つの習慣についてお話ししたいと思います。元気で長生きするというのが私たちの目標でもありますよね。長生きしても見た目が衰えていたり、体のあちこちが痛いというのではなく、綺麗で元気で長生きというのが私たちの目標だと思います。科学が認めた7つの習慣を皆さんにシェアしていきたいと思いますので、最後までご覧ください。 まず一つ目は、カロリー制限です。いきなりで気が引けるという方も多いと思うのですが、これは動物実験でも分かっていることで、通常摂取しているカロリーを10〜50%減らすだけで、自分が持っている寿命を最大限に伸ばすことができるということが分かっています。人間でも食べすぎて高カロリーになってしまうと、慢性炎症が体に起きてしまい、動脈硬化や生活習慣病につながり、それによって健康寿命が短くなってしまうということが分かっています。昔から「腹八分目」と言いますよね。これはまさに、10〜50%程度カロリーを制限するという、素晴らしいことわざだと思います。ただし、カロリー制限は10〜50%以内が目安です。もともと大食いの方は50%削減してもいいですが、それ以上削減すると栄養不良になってしまいます。カロリー制限はやればやるほどいいわけではなく、腹八分目が科学的にも最もベストな状態だということを覚えておいてください。 続いて2つ目は、ナッツを食べることです。ナッツには食物繊維、ビタミン、ミネラル、良質な油などさまざまな栄養素が含まれているので、食べましょうとよく言うのですが、どれくらい食べればいいのでしょうか。35万人を超える方を対象にした観察研究において、ナッツを食べる習慣がある人は、観察研究の期間中に死亡するリスクが4〜27%減少したということが分かっています。また、1週間に少なくとも2〜3カップのナッツを食べる習慣がある人は、早死にのリスクがなんと37%も低下するということも分かっています。食べすぎはいけませんが、だいたい1日に片手一杯分を食べると、週に2〜3カップ程度になりますので、ナッツを食べる習慣をぜひ取り入れていただきたいと思います。 続いて3つ目は、正しい睡眠習慣です。睡眠習慣というとざっくりしているので、「しっかり睡眠をとりましょう」と言うと時間ばかりに注目してしまいがちです。睡眠時間は極端に少ないのは良くないですが、長すぎても抑うつ状態になってしまうということが分かっていますので、自分に合った睡眠時間はそれぞれ異なります。だいたいの方は7〜8時間程度が良いとは言われていますが、長さよりも大切なことが一つあります。それは、規則正しく寝て起きるということです。どんなにしっかりした睡眠時間をとっていても、起きる時間や寝る時間がバラバラだと、良質な睡眠習慣とは言えません。人間は起きた時からホルモンバランスや自律神経が変化していくため、決まった時間に起きたり寝たりしなければ、それらのバランスが乱れてしまいます。寝る時間のコントロールは難しいかもしれませんが、最低限、起きる時間だけは毎日ほぼ同じにすることが健康寿命を伸ばすポイントです。時間の長さではなく、起きる時間と寝る時間をなるべく一定に保つことが大切だということを覚えておいてください。 続いて4つ目は、1日15〜20分の運動をすることです。さまざまな研究データが出ており、毎日15〜20分、激しい運動ではなく少し心拍数が上がる程度の運動をするだけで、死亡リスクが最大40%低下するということが分かっています。また、1週間に150分程度、つまり1日約20分の運動をすると、死亡リスクが最大28%低下するということも分かっています。激しい運動は心臓に負荷がかかってしまいますが、早歩きやウォーキング、階段の上り下りなど、日常生活の中での運動で構いませんので、運動習慣をつけることが健康寿命を伸ばす大切なポイントになります。外出を控える場面でも、お散歩などはぜひ健康寿命のために続けていただきたい習慣です。 続いて5つ目は、1日でも早くタバコをやめることです。タバコが健康に良くないというイメージはお持ちだと思います。医学的に見て、良いことはほとんどありません。「もう20年吸っているから今更やめても意味がない」という方がいらっしゃいますが、これは違います。35歳までにタバコをやめられれば、最長8年、または5年の延命ができるということが分かっています。また60歳でも最大3.7年、80代でも寿命を伸ばす効果があることが分かってきています。タバコは吸わないに越したことはないですが、少しでも寿命を伸ばしたいと思うのであれば、年齢に関係なく1日も早くやめることがとても重要です。 続いて6つ目は、アルコールは極力摂らない、飲むなら赤ワインにすることです。実は1滴も飲まない人の方が死亡リスクは低いというデータがあります。少量なら血行を良くするなど健康に良いのではないかと言われた時期もありましたが、きちんと統計・研究をしてみると、全く飲まない人の方が健康寿命が長いということが分かっています。とはいえ、アルコールはリラックスできたり、楽しい気分になれたり、味が好きという方も多いので、完全にやめるのは難しいかもしれません。種類によっても大きく異なり、特に赤ワインはポリフェノールや抗酸化作用が認められており、動脈硬化を抑える効果もあります。ただし、その効果を上回るほどの量を飲んでしまっては意味がありませんので、1日1〜2杯の赤ワインであれば許容範囲ですが、それ以上は健康寿命のためにはお控えいただいた方が良いでしょう。ある研究では、ワインを飲む人は他のアルコールを好む人に比べて、死亡リスクが34%低くなるということも分かっています。アルコールは極力控えた方が良いですが、飲むのであればぜひ赤ワインにしてみてください。 そして最後、7つ目は幸せを感じることです。日々幸せを感じている人は、早期の死亡リスクが3.7%低いということが分かっています。また、悲観的な人・不安を感じやすい人と楽観的な人を比較すると、悲観的な人は早期死亡リスクが42%も高くなることも分かっています。特に女性は、不安やストレスを感じると男性よりも心疾患が増えるということも分かっています。今の時代、不安やストレスを感じないでいるのはなかなか難しいかもしれませんが、毎日一つでも「これは幸せだな」と感じる時間を増やすことが、健康寿命を延ばすためにとても大切です。本当に小さな幸せで構いません。「美味しいものを食べて幸せだな」「今日もお天気が良くて幸せだな」といったことでも良いので、脳に幸せを感じさせるために「幸せだな」という言葉を日々口に出してみてください。 まとめると、①腹八分目のカロリー制限をする、②ナッツを1日片手一杯分食べる、③決まった時間に起きる睡眠習慣をつける、④1日15〜20分運動する、⑤タバコは1日でも早くやめる、⑥アルコールを飲むなら赤ワインにする、⑦毎日「幸せだな」と口に出す、以上の7つです。これらを実践することで、皆さんが健康で綺麗に長生きできるようになれば嬉しいです。今日の内容が良かったと思う方は、ぜひグッドボタンやチャンネル登録をしていただけると嬉しいです。それではまた次の動画でお会いしましょう。さようなら。

Hello everyone, I'm Arata Tomori, an internal medicine and dermatologist. Today, I'd like to talk about seven scientifically proven habits for longevity. Living a long, healthy life is a goal many of us share — not just living long, but doing so while looking good and feeling well. I'd like to share these seven science-backed habits with you, so please watch until the end. The first habit is calorie restriction. I know many of you might not love this one right from the start, but animal studies have shown that reducing your usual calorie intake by 10 to 50% can maximize your lifespan potential. In humans, overeating and consuming excess calories leads to chronic inflammation in the body, which can cause arteriosclerosis and lifestyle-related diseases, ultimately shortening your healthy lifespan. There's an old saying: 'eat until you're 80% full.' This is a wonderful piece of wisdom that aligns perfectly with the idea of reducing calories by around 10 to 50%. However, it's important to note that the reduction should stay within that 10 to 50% range. If you normally overeat, cutting by 50% is fine, but going beyond that can lead to malnutrition. More restriction is not always better — eating until about 80% full is scientifically the optimal approach. The second habit is eating nuts. Nuts are packed with dietary fiber, vitamins, minerals, and healthy fats, which is why I often recommend them. But how much should you eat? In an observational study of more than 350,000 people, those who regularly ate nuts had a 4 to 27% lower risk of dying during the study period. Furthermore, people who ate at least two to three cups of nuts per week had a 37% lower risk of early death. While overeating is not advisable, eating about one handful of nuts per day roughly equates to two to three cups per week. I strongly encourage you to adopt the habit of eating nuts. The third habit is maintaining a proper sleep routine. When we talk about sleep, people tend to focus on the number of hours. While sleeping too few hours is certainly harmful, sleeping too long has been associated with depression-like symptoms. The right amount of sleep varies from person to person, though around seven to eight hours is generally recommended. However, what matters even more than duration is consistency — going to bed and waking up at the same time every day. Even if you're getting enough hours of sleep, having irregular sleep and wake times can disrupt your hormonal balance and autonomic nervous system. It may be hard to control exactly when you fall asleep, but at a minimum, try to wake up at roughly the same time every day. This consistency is a key factor in extending your healthy lifespan. The fourth habit is exercising for 15 to 20 minutes a day. Research consistently shows that doing moderate exercise — not intense exercise, but activity that slightly raises your heart rate — for 15 to 20 minutes daily can reduce your risk of death by up to 40%. Getting around 150 minutes of exercise per week, which works out to about 20 minutes a day, has been shown to reduce mortality risk by up to 28%. Intense exercise can put strain on the heart, but activities like brisk walking, regular walking, or climbing stairs as part of your daily routine are perfectly sufficient. Building an exercise habit is an important pillar of extending your healthy lifespan, so even if you're staying home more often, please continue activities like going for walks. The fifth habit is quitting smoking as soon as possible. I'm sure most people already know that smoking is bad for your health. Medically speaking, there are virtually no benefits. Some people say, 'I've been smoking for 20 years, so there's no point in quitting now,' but that's simply not true. Research shows that quitting before age 35 can extend your life by up to eight years, or at least five years. Even quitting at age 60 can add up to 3.7 years, and there is growing evidence that quitting even in your 80s can still extend your lifespan. Not smoking at all is best, but if you want to live even a little longer, it's never too late to quit — regardless of your age. The sixth habit is to minimize alcohol consumption, and if you do drink, choose red wine. Data shows that people who drink no alcohol at all actually have a lower mortality risk. While there was a time when light drinking was thought to improve circulation and benefit health, more rigorous research consistently shows that non-drinkers tend to have longer healthy lifespans. That said, many people enjoy alcohol for relaxation, enjoyment, or taste, so quitting entirely may be difficult. The type of alcohol matters significantly: red wine, in particular, contains polyphenols and antioxidants that have been shown to help prevent arteriosclerosis. However, drinking more than a small amount cancels out these benefits. One to two glasses of red wine per day is within an acceptable range, but beyond that, it is best avoided if you want to extend your healthy lifespan. One interesting study found that wine drinkers have a 34% lower mortality risk compared to those who prefer other types of alcohol. So, while it's best to minimize alcohol overall, if you do drink, red wine is the way to go. The seventh and final habit is to feel happy. Research shows that people who feel happy in their daily lives have a 3.7% lower risk of early death. Comparing pessimistic or anxious people with optimistic people, pessimists have a 42% higher risk of early death. Women in particular are more prone to heart disease when experiencing anxiety and stress than men. In today's world, it may be difficult to avoid stress and anxiety entirely, but making time each day to feel even a small moment of happiness is incredibly important for your healthy lifespan. It doesn't have to be anything big. 'I ate something delicious — I'm so happy,' or 'The weather is beautiful today — I feel great,' are perfectly fine. Try saying 'I'm happy' out loud each day to help train your brain to recognize and embrace those positive feelings. To summarize: ① restrict calories and eat until about 80% full; ② eat a handful of nuts daily; ③ establish a consistent sleep routine by waking up at the same time each day; ④ exercise for 15 to 20 minutes a day; ⑤ quit smoking as soon as possible; ⑥ if you drink alcohol, choose red wine; ⑦ say 'I'm happy' out loud every day.
