【新’sキッチン】ダイエット+美肌を叶える簡単パスタを紹介します。

皆さん、こんにちは。あらたずキッチン、久しぶりです。あらたずキッチンといえば、簡単、そして栄養満点ですよね。ということで、今日は簡単ブロッコリーとシラスのパスタです。
パスタを食べたいけど糖質がちょっと気になる、そんなあなたのために見つけてきました。じゃん!今回使うパスタは『全粒ヌードル』というものです。最初にインスタグラムで見つけたんですよね。原材料がなんと黄色いエンドウ豆だけなんです。だから食物繊維とタンパク質が豊富なパスタになっています。1食80gあたりタンパク質が13〜16gも入っていて、通常のパスタの2〜3倍もあります。罪悪感なく食べられるし、パスタなのに血糖値も上がりにくい。プラス美肌や筋肉のもとになるタンパク質も摂れて、腸内細菌のエサになる食物繊維も摂れる、めちゃくちゃ優れものなんです。
このパスタを使って、今日はブロッコリーとシラスだけで、美味しいパスタを鍋一つで作っていきます。よかったら最後までご覧ください。
では早速作っていきましょう。まず、お鍋にお湯をたっぷり沸かしてください。今日は1人分なので半分くらいでいいと思います。
皆さん、ブロッコリーは野菜の中でもタンパク質が豊富な野菜なんです。よく筋トレをしている人が鶏肉とブロッコリーを食べているイメージがあると思いますが、それはブロッコリーが野菜の中でタンパク質がすごく多いからなんですね。あとは女性に必要な鉄分や葉酸、免疫力を上げるスルフォラファンもしっかり入っています。実は茎の部分にも栄養が多く含まれていると言われているので、茎を捨ててしまう人も多いですが、もったいないのでしっかり入れてください。茎はパスタに似せるように細く切って入れていきます。房の部分も少し小さめに切っておいてください。
いい感じにお湯がたっぷり沸いています。パスタを茹でるときは多めの塩を入れます。沸騰したら全部入れて、1人前を6分茹でるのでタイマーをかけます。茹でている間、豆の香りがふわっとしてくるのが面白いところです。
4分経ったので、ここでブロッコリーも一緒に茹でていきます。これでもう半分くらい終わりです。素材が美味しければシンプルな味付けで十分美味しくなります。
ブロッコリーはさっと茹でるだけでいいので、固めが好きな人もいると思いますが、後でブロッコリーを潰すような感じにするので、少しくたっとなるくらいまで茹でたほうがいいです。ブロッコリーにもタンパク質がしっかり入っていて、この全粒パスタにもタンパク質がたっぷり入っているので、食べるとお腹いっぱいになります。1人分の量が少なく見えるかもしれませんが、意外と満足感があります。
5分経ったので一旦火を止めます。パスタと一緒にブロッコリーもすべてザルにあげます。茹で上がったら水を切って、大きなボウルにブロッコリーを入れます。パスタは少しだけ取り分けておきます。
そこにオリーブオイルを大さじ2ほど入れます。目分量で大丈夫です。皆さん、食べるオリーブオイルってご存知ですか?私は結構好きなんです。それを大さじ1ほど入れます。
あとはシラスを手で崩しながら入れます。ブロッコリーを潰す感覚で混ぜて、いい感じになったら取り分けておいたパスタを戻します。混ぜながら、オリーブオイルが足りなければ少し足してください。シラスにも塩気があるので、塩は味を見ながら調整してください。
混ざったらお皿に盛っていきます。パスタは少し高めに盛るといい感じです。ブロッコリーが見えているのが苦手な人は、もう少しくたくたに煮て、しっかり潰してしまっても大丈夫です。
こんな感じで出来上がりました。仕上げにシラスをパラパラとかけたら、あっという間にできるブロッコリーとシラスの全粒パスタの完成です。
『さすがに手抜きしすぎじゃないですか』という声が聞こえてきそうなので、これだけ体にいいパスタを作ったのだから、デザートも体にいいものをパパッと作っていきます。
今日使うのはデーツです。デーツはナツメヤシのドライフルーツで、これにも食物繊維がめちゃくちゃ入っています。ドライフルーツというとプルーンが食物繊維が多いイメージがありますが、実はデーツのほうがプルーンより食物繊維が多いんです。カリウムやマグネシウムも豊富に含まれているので、甘いものが欲しいときはデーツを食べたほうが血糖値の急上昇も防げます。腸内環境のエサにもなりますし、カリウムはむくみ防止にもなるので、女性にはとても嬉しい食材です。
デーツにもいろいろ種類がありますが、私が好きなのは『メジュール』という大粒のものです。開けると結構大きくて、中には種が入っています。真ん中から切って種を取ると、ボートのような形になるので、この中にチョコレートなどを詰めていきます。
実は12月2日はデーツの日なんです。『ディセンバー』と『デーツ』をかけているそうです。デーツの日に、食育インストラクターの和田明日香さん(料理研究家・平野レミさんのお嫁さん)とご一緒するお仕事をさせていただきました。和田さんはデーツアンバサダーをされていて、私も呼んでいただき、2人でデーツの日のインスタライブを行いました。その時に和田さんが紹介してくれたレシピの中で、私が一番美味しいと思ったものを今日はご紹介します。いわば和田さんへのオマージュ的なレシピです。よかったらそちらのインスタもチェックしてみてください。
メジュールは大きいので、デーツの中でも大きめのものを選ぶといいです。真ん中に切れ目を入れて開けると、種が入っています。種を取り除いたら、種があった部分がちょうどへこんでいるので、そこにいろいろな具材を詰められます。
今回はダークチョコレートを入れます。カカオ70%のダークチョコレートです。チョコレートは好きなんですが、ダークチョコレートだけだと甘さが足りず、美味しいけれど何か物足りないと感じることがあります。それをデーツの甘みと組み合わせることで解消できる、まさに魔法の組み合わせです。
たまたまスティック状のチョコレートがあったので、細かく刻んでデーツにのせ、その上にアーモンドをのせれば完成です。以前はクリームチーズなどいろいろな具材で試しましたが、私はこのチョコレートとアーモンドの組み合わせが一番美味しいと思いました。家でも絶対作ろうと思って夫に作ったところ、とても喜んでくれましたし、子どもたちにもよく食べてもらえたので、おやつにもおすすめです。
これがデーツとダークチョコレートで作った『デーツボート』です。

Hello everyone, welcome back to Arata's Kitchen! It's been a while. Arata's Kitchen is all about simple recipes that are packed with nutrition, right? Today I'm making a simple broccoli and whitebait (shirasu) pasta.
For those of you who want to eat pasta but are a little worried about carbs, I've found something great for you. Ta-da! The pasta I'm using today is called 'Whole Grain Noodle' (Zenryu Noodle). I first spotted it on Instagram. The only ingredient is yellow split peas, so it's rich in both fiber and protein. Each 80g serving contains 13-16g of protein, which is 2-3 times more than regular pasta. You can eat it without guilt, and even though it's pasta, it doesn't spike your blood sugar much. Plus, you get protein that's great for your skin and muscles, and fiber that feeds your gut bacteria. It's an amazing ingredient!
Using this pasta, today I'll make a delicious dish with just broccoli and whitebait, all in one pot. I hope you'll watch until the end.
Let's get started right away. First, bring a large pot of water to a boil. Since this is just for one serving, about half a pot should be enough.
Did you know broccoli is actually one of the vegetables highest in protein? That's why people who do strength training often eat chicken and broccoli together - broccoli really stands out among vegetables for its protein content. It's also rich in iron and folic acid, which women need, as well as sulforaphane, which helps boost immunity. Actually, the stem is said to contain even more nutrients, so even though many people throw it away, that would be a waste - make sure to use it. I'll cut the stem into thin pieces to resemble pasta noodles, and cut the florets into small pieces too.
The water is nicely boiling now. When boiling pasta, it's important to add a generous amount of salt. Once it's boiling, add all the pasta, and set a timer for 6 minutes for one serving. While it's boiling, you'll notice a lovely bean aroma - that's one of the interesting things about this pasta.
At the 4-minute mark, I'll add the broccoli to boil together with the pasta. That means we're already halfway done! When the ingredients are delicious on their own, simple seasoning is all you need.
Since broccoli only needs a quick boil, some of you might prefer it more crisp, but since we'll be mashing it later, it's better to let it get a bit softer this time. As I mentioned, broccoli is packed with protein, and this whole grain pasta is too, so eating it will really fill you up. Even though one serving might look small, it's surprisingly satisfying.
After 5 minutes, I'll stop the timer and drain everything - the pasta and broccoli together. Once drained, I'll put the broccoli into a large bowl, setting aside a little of the pasta for later.
Now I'll add about 2 tablespoons of olive oil - eyeballing the amount is fine. Have you heard of 'olive oil for eating'? I'm actually quite a fan of it. I'll add about 1 tablespoon of that.
Next, I'll add the whitebait, breaking it up by hand. I'll mix everything together, mashing the broccoli slightly, and once it looks good, I'll add back the pasta I set aside. While mixing, if it needs more olive oil, I'll add a bit more. Since whitebait already has some saltiness, it's best to taste as you go before adding more salt.
Once everything is mixed, I'll plate it up. It looks nice piled up a little high. If you're not a fan of seeing whole pieces of broccoli, you can simmer it longer until it's completely mashed.
And here it is! I'll sprinkle a bit more whitebait on top, and just like that, the broccoli and whitebait whole grain pasta is complete.
I can already hear some of you saying, 'Isn't this a bit too simple, Sensei?' So since I made such a healthy pasta dish, let's quickly whip up a healthy dessert too.
Today I'm using dates. Dates are a type of dried date fruit, and they're also packed with fiber. People often think of prunes as being high in fiber among dried fruits, but actually dates contain even more fiber than prunes. They're also rich in potassium and magnesium, so if you're craving something sweet, eating dates is better because the fiber prevents a sudden spike in blood sugar. As I've mentioned, fiber also feeds your gut bacteria, and potassium helps prevent bloating, making this a wonderful treat for women.
There are various types of dates, but my favorite is a large variety called Medjool. When you open it up, it's quite large, and inside there's a pit. If you cut it down the middle and remove the pit, it becomes shaped like a little boat, which I'll fill with chocolate.
Did you know December 2nd is 'Date Day' in Japan? It's a play on words - 'December' and 'dates' (deitsu in Japanese) sound similar. On Date Day, I had the opportunity to work with food education instructor Asuka Wada, who is the daughter-in-law of the famous cooking expert Remi Hirano. She serves as a Date Ambassador, and I was invited to join her for an Instagram Live session for Date Day. During that session, she introduced several delicious ways to use dates, and today I'll be recreating my favorite one from that day - think of it as a tribute to her recipe. Since Medjool dates are quite large, it's best to choose bigger ones. I'll make a cut down the middle to open it up, revealing the pit inside. Once I remove the pit, there's a natural indentation where it used to be, perfect for filling with various ingredients.
Today, I'm using dark chocolate - 70% cacao. I love chocolate, but dark chocolate alone can sometimes taste like it's missing something, not quite sweet enough to feel fully satisfying. Combining it with the natural sweetness of dates solves that perfectly - it's like magic.
I happened to have chocolate in stick form, so I'll chop it into small pieces and place them on the date. Then I'll top it with some almonds, and it's complete! When I first tried this, there were also versions with cream cheese and other fillings, but I found this chocolate and almond combination to be the most delicious. I knew I had to make it at home, and when I made it for my husband, he loved it. My kids enjoyed it too, so it's great as an after-school snack as well.
This is the 'Date Boat' made with dates and dark chocolate.
Today on Arata's Kitchen, I made broccoli and whitebait whole grain pasta, along with a Medjool date boat dessert. Both are packed with fiber, and the pasta is also rich in protein, making this a guilt-free pasta dish paired with a guilt-free dessert.
As we head into the year-end and New Year season, there will likely be more opportunities for eating out and parties.
