医師が熟睡するためにやっている5つの習慣

皆さんこんにちは。内科・皮膚科医のともり新田です。今日は、私が熟睡するために行っている5つの習慣をご紹介したいと思います。
前回「健康寿命が10年伸びる習慣」という動画をアップしたときに、「睡眠をしっかりとりましょう」というお話をしたところ、「なかなか寝れないんです。しっかり寝れるようなポイントを教えてください」というコメントが多く寄せられました。確かに睡眠で悩んでいる方は多いと思い、実際に私自身がどのように熟睡しているかをご紹介したいと思います。
まず皆さんに覚えておいていただきたいのは、年齢によって必要な睡眠量は異なるということです。生まれたばかりの新生児はほぼ20時間寝ています。成長とともに睡眠時間は徐々に短くなり、小学校に上がる頃には昼寝も必要なくなります。そのため、40〜50代の方が「昔のように長く眠れなくなった」と感じても、それは必要な睡眠量が減ってきているだけで、異常ではありません。大切なのは眠りの「長さ」より「質」、つまりベッドに入って30〜40分程度でしっかり熟睡できるかどうかです。
眠りには体内リズムが関係しています。朝に光を浴びるとセロトニンが生成され、それが夜間にメラトニンへと変換されます。メラトニンは深部体温(脳や体の中枢部の体温)を下げる働きがあり、これが眠気を引き起こします。また、メラトニンは光があると合成が抑制されるため、夜は光を控えることが重要です。
【習慣①】リビングの照明をオレンジ色にする
強い光はメラトニンの生成を抑制します。私の家では夜のリビングを電球色(オレンジ色)の照明にしています。また、スマホのブルーライトもメラトニンを抑制するため、夜はブルーライトカット眼鏡を使用したり、iPhoneの「ナイトシフト」機能を活用したりすることをおすすめします。
【習慣②】シャワーではなく湯船に浸かる(難しければ足湯)
熟睡のカギは深部体温の低下です。湯船に浸かると一時的に深部体温が上昇し、その後体が冷やそうとする反応により深部体温が下がります。この「上がって下がる」タイミングで眠気が起こります。シャワーでは表面の体温しか上がらないため効果が薄いです。時間がない場合は足湯をおすすめします。足の末端を温めることで血流が増し、熱放出が促進されて深部体温が下がります。シャワーしか使えない場合は、足先に重点的に温かいお湯を当ててください。
【習慣③】お風呂上がりは靴下ではなくレッグウォーマーを使う
手足の末端は熱放出の役割を担っています。靴下や手袋で完全に覆ってしまうと熱放出が妨げられ、深部体温が下がりにくくなります。つま先が出るタイプのレッグウォーマーやハンドウォーマーを使うことで、ふくらはぎや手首を温めながら末端からの熱放出を確保できます。寝る際は必ず靴下を脱いで眠るようにしてください。
【習慣④】お風呂上がりは温かい飲み物ではなく、少し冷たい水を飲む
温かい飲み物を飲むと胃の裏側の動脈が温まり、深部体温が下がるのを妨げます。お風呂上がりに早めに眠りたい場合は、冷蔵庫から出してしばらく置いた「冷たすぎない水」を飲むのがおすすめです。逆に、お風呂から3〜5時間後に就寝する場合など、眠りを少し遅らせたいときには温かい飲み物も選択肢の一つです。
【習慣⑤】どうしても眠れないときは薬に頼る
習慣を整えても眠れない夜は誰にでもあります。布団の中でずっと「眠れない」と考え続けることは逆効果です。眠れないと感じたら一度布団から出てリビングでゆっくりし、それでも眠れない場合は睡眠薬を活用することも一つの方法です。現在の睡眠薬には、脳を強制的にシャットダウンする旧来のものだけでなく、メラトニンの分泌を促したり、眠りのリズムを整えたりする安全性の高いものも多くあります。睡眠外来や神経内科の先生に相談してみてください。

After uploading my previous video on "Habits That Extend Your Healthy Lifespan by 10 Years," I received many comments from viewers saying, "I have trouble sleeping—can you share tips on how to sleep better?" Sleep problems are indeed very common, so today I'll walk you through my personal routines for achieving quality sleep.
First, an important point to understand: the amount of sleep we need changes with age. Newborns sleep about 20 hours a day, and sleep duration gradually decreases as we grow. By the time children reach elementary school, daytime naps are no longer necessary. So if you're in your 40s or 50s and find you can't sleep as long as you used to, that's completely normal—your body simply needs less sleep. What truly matters is not the length of sleep, but the quality: specifically, whether you can fall into deep sleep within about 30 to 40 minutes of getting into bed.
Sleep is governed by our body's internal rhythm. When we're exposed to light in the morning, the brain produces serotonin, which is later converted into melatonin at night. Melatonin lowers our core body temperature (the temperature deep inside the body and brain), which triggers sleepiness. Importantly, melatonin production is suppressed by light, so reducing light exposure at night is key.
【Habit 1】Switch your living room lighting to a warm orange hue
Bright white light suppresses melatonin production. In my home, I use warm-toned (orange) lightbulbs in the living room at night. Blue light from smartphones also suppresses melatonin, so I recommend using blue-light-blocking glasses in the evening or enabling the "Night Shift" feature on iPhones to reduce blue light exposure.
【Habit 2】Take a bath (not a shower)—or do a foot soak if a full bath isn't possible
The key to deep sleep is a drop in core body temperature. Soaking in a warm bath temporarily raises your core temperature, which then triggers a cooling response in the body, causing the temperature to drop. This drop in temperature is what induces sleepiness. A shower only warms the skin's surface and doesn't sufficiently raise core temperature. If you don't have time for a full bath, a foot soak is a great alternative. Warming the feet increases blood flow to the extremities, promoting heat release and helping lower core body temperature. If only a shower is possible, focus the warm water on your feet.
【Habit 3】Wear leg warmers instead of socks after a bath
Heat is released from the extremities—your hands and feet. Wearing socks or gloves that cover the toes and fingertips traps heat and interferes with this release, making it harder for core body temperature to drop. Instead, use leg warmers or hand warmers that leave the tips of your fingers and toes exposed. This keeps your calves and wrists warm while still allowing heat to dissipate from the extremities. Make sure to remove your socks before going to sleep.
【Habit 4】Drink slightly cool water after a bath, not a hot beverage
Drinking hot beverages after a bath warms the arteries near the stomach, which can delay the drop in core body temperature and push back your natural sleep window. If you want to fall asleep within an hour of bathing, drink water that has been sitting out for 20 to 30 minutes after being taken from the refrigerator—cool but not ice-cold. On the other hand, if you need to stay awake for several more hours after your bath, a warm drink can help delay sleepiness.
【Habit 5】If you can't sleep, get out of bed—and use sleep medication if needed
No matter how well you follow sleep hygiene habits, there will be nights when sleep just doesn't come. Lying in bed worrying about not being able to sleep actually makes it worse. If you find yourself unable to fall asleep, get out of bed and relax in another room. If you still can't sleep, it's okay to turn to medication. Modern sleep medications have come a long way—beyond the older sedatives that forcibly shut down brain activity, there are now options that promote melatonin secretion or help regulate your sleep rhythm, with much lower risk of dependency. Consult a sleep specialist or neurologist to find the right option for you.
