【ダイエット】痩せるための食事5ヵ条

皆さんこんにちは、内科皮膚科医の友利新です。
今日は、痩せるための食事5カ条ということで、
世の中には、いろんなダイエット方法だったりとか、
食事療法あると思うんですが、
この5つをしっかり守っていれば、
太ることはないというような、
医師の目から見て、正しい5カ条を皆さんにシェアしたいと思いますので、
最後までご覧ください。
では早速、1つ目は、野菜だけの食事はNGです。
私も、このチャンネルで野菜をいっぱい食べましょう。
ブロッコリーとかケールとか、いろんな野菜をしっかりと食べるようにしましょうと言うと、
先生、今日から私、野菜だけ、サラダだけのダイエットをします、
という方、たまにいらっしゃるんですけど、
それ、絶対にダメです。
もちろん、野菜はとても体には大事です。
野菜を摂ることによって、体の慢性炎症を抑えたり、
体の酸化を抑えたりとか、
体にはプラスの部分もあるんですけれども、
やっぱり、人間の体というのは、
1つの栄養素だけに偏ってしまってはいけないんですね。
体の代謝を上げるときには、タンパク質が必要になってきます。
なので、野菜だけ、サラダだけと言うと、
タンパク質がどうしても不足になって、
基礎代謝が低下してしまうということがあります。
そしてもう1つ、サラダには落とし穴というか、
意外な盲点があるんですね。
それがドレッシングになります。
このドレッシングって、意外とブドウ糖果糖だったりとか、
あとはオメガ6系の油が使われていたりとかしますので、
体にいいものを摂っていそうで、
実はそういった体を炎症に傾けるようなものを摂っていて、
ひいてはそれが肥満につながってしまうということもあるんですね。
なので、野菜は摂ってもらいたいんですけれども、
野菜だけではダメですし、
ドレッシング、特に市販のものでブドウ糖果糖だったり、
オメガ6系が入っているようなものを選ぶのではなくて、
私はドレッシングを実は自分で作っているんですよ。

私のこだわりのドレッシングが出てきたりもしますし、
そういうのを買うのが面倒だという方は、
オリーブオイルに塩をかけてというものでもいいと思いますが、
何はともあれ、野菜だけの食事はやめるようにしてください。
2つ目が、毎食手のひらサイズのタンパク質を摂るということになります。
これはさっきの野菜だけというものと被るんですけれども、
タンパク質というのは体にとても重要な成分です。
このタンパク質が不足になると髪の毛だったり、
あとは肌にパサつきが出てきたりということで、
自分的にもあまり美容的にも良くないんですけれども、
ダイエットにもNGなんですね。
なぜなら、やはり体の代謝を上げるというときには、
このタンパク質が必要不可欠だからです。
どんなに食事を制限したとしても、やっぱり代謝が落ちてしまったら、
体重ってなかなか落ちていかないんですね。
1日どれぐらいタンパク質が必要かというと、1キロあたり1グラムぐらい。
50キロの人だったら1日50グラムぐらいのタンパク質を
しっかり摂っていただければいいと思います。
ただ50グラムだったら、お肉50グラムなら簡単じゃんと思うかもしれないんですが、
お肉50グラムに50グラムのタンパク質が入っているとは限りません。
お肉50グラムには他の脂質だったりとか、いろんな成分が入っているので
お肉50グラムではなかなか摂れないんですね。
なのでできれば、毎食手のひらサイズのお豆腐でもいいし、
お魚でもいいし、お肉でもいいし、植物性、動物性関係なく
手のひらサイズのものを積極的に摂るようにしてみてください。
どうしても摂れないよという時には、人工甘味料とか余計なものが入っていないような
プロテインを補充するのも手かなと思います。
3つ目は、脂質と糖質の組み合わせはNGです。
某コマーシャルでおいしいものは脂と糖分でできている。
これまさにそれなんですよね。
やっぱり脂と糖質が組み合わされるとめちゃくちゃおいしいんですけど、
めちゃくちゃ太るんです。
例えばケーキとか生クリームは脂肪だし、ケーキに入っているのは糖分ですよね。
あとはラーメンとかもそうです。
ラーメンの麺って糖質ですよね。
そのラーメンの中には脂も入っているので、
そういった糖質と脂質の組み合わせというのがかなり太るんですよ。
なので脂質は脂質だけ、糖質は糖質だけというふうに
セパレートしていただければまだいいんですけれども、
そういった組み合わさっているような食べ物は極力避けるようにしてみてください。
例えばラーメンとか、それこそクリームパスタみたいなのもそうですし、
あとは丼物系、そういったものも糖質と脂質の組み合わせになっています。
なので結構ワンプレートの食事にそういったものが多いので、
やはりお食事というのは主菜、副菜、そして味噌汁とかというような
一汁三菜系の献立にするのが一番ベストかなと思います。
4つ目は完全糖質オフもやめてください。
さっき先生、糖質太るからやめろって言ったじゃんと思うかもしれないんですが、
適度な糖質は実はダイエットには必要なものなんです。
その人の体重だったり性別にもよるんですが、
だいたい1日180グラムぐらいの糖質は体に必要だと言われていて、
これが低下しちゃうとやはり体のサイクル、代謝とかが落ちると言われているんですね。
なので一部ですね、超低糖質で他の代謝を回すというようなダイエットもありますが、
やはり長期的に見るとですね、完全に糖質を抜くというのは
あまり健康には良くないというエビデンスが出ていますし、
プラスやっぱりそれって日本人続けられないじゃないですか。
だって一生炊きたてのお米を食べられないってなったら、
私はもうそれだったらいいやって挫折してしまうところがあるので、
1日180グラムぐらい、お茶碗軽く1,2杯ぐらいはしっかりと食べていただくということもいいと思います。
ただやっぱり食べ過ぎない、先ほど言った脂質と組み合わせないということをポイントにしてみてください。
最後は、微量栄養素もしっかりとるということになります。
この微量栄養素というのは、ビタミン・ミネラル・食物繊維だと思ってください。
ビタミン・ミネラルはもちろん体の代謝を上げる、体のパフォーマンスを上げるということにはポイントですし、
食物繊維というのは第6の栄養素と言われていてですね、
食物繊維自体が血糖値が上がるのを抑えたり、腸内細菌の餌になって、
腸内環境が整うことによって痩せやすい体になるということはだんだんわかってきていますので、
食物繊維、そして微量栄養素、ビタミン・ミネラルをしっかりとるようにしてみてください。
まとめるとですね、バランス食事なんですよ。
そう言うとみんな面白くないと思ったので、5つの項目に分けて、
野菜だけはNG、タンパク質はしっかりとる、そして脂質と糖質を組み合わせない、
だけど糖質を完全にオフしてもダメだよ、
そして体のバランスを整えるためにビタミン・ミネラル、食物繊維はしっかりとりましょうね、というこの5つになります。
全部を一気に整えることはできないかもしれないんですが、
この5つを頭に入れて、明日からの食事、ちょっと変えてみたらいいかなと思います。

Hello everyone, I'm Arata Tomori, an internal medicine and dermatologist.
Today, I'd like to talk about the 5 rules for eating to lose weight.
There are many different diet methods and dietary treatments out there,
but if you firmly follow these 5 rules,
you won't gain weight—these are the correct 5 rules from a doctor's perspective
that I'd like to share with everyone, so please watch until the end.
Alright, let's get started. The first rule is: a vegetables-only diet is NG (not good).
On this channel, I often say let's eat plenty of vegetables,
like broccoli and kale, and make sure to eat a good variety of vegetables.
When I say that, some people occasionally say, "Doctor, starting today I'm going to do a diet of only vegetables, only salad."
That is absolutely not okay.
Of course, vegetables are very important for the body.
Eating vegetables helps suppress chronic inflammation in the body
and suppress oxidation in the body,
so there are positive aspects for the body,
but after all, the human body
should not be biased toward just one nutrient.
When it comes to boosting your metabolism, protein is necessary.
So if you only eat vegetables, only salad,
you'll inevitably become deficient in protein,
which can lead to a decrease in basal metabolism.
And there's another pitfall with salads, an unexpected blind spot.
That is the dressing.
This dressing surprisingly often contains glucose-fructose syrup
and omega-6 oils.
So while it seems like you're eating something good for your body,
you're actually consuming things that tilt your body toward inflammation,
which can ultimately lead to obesity.
So, I want you to eat vegetables,
but vegetables alone are not enough,
and instead of choosing dressings—especially store-bought ones—that contain glucose-fructose syrup
or omega-6 oils,
I actually make my own dressing.
If you search for "Medi Skin Food,"
you'll find my carefully crafted dressing recipes.
For those who find it troublesome to make,
simply drizzling olive oil with salt would also work well.
In any case, please stop having vegetables-only meals.
The second rule is to eat a palm-sized portion of protein at every meal.
This overlaps a bit with the previous point about vegetables-only diets,
but protein is a very important component for the body.
When protein is deficient, your hair
and skin can become dry,
which isn't great for beauty either,
but it's also NG for dieting.
This is because, when it comes to boosting your metabolism,
protein is essential.
No matter how much you restrict your diet, if your metabolism drops,
your weight won't easily come down.
As for how much protein you need per day, it's about 1 gram per kilogram of body weight.
For someone who weighs 50 kg, aim to get about 50 grams of protein per day.
However, you might think 50 grams of meat is easy to get 50 grams of protein from,
but that's not necessarily the case.
50 grams of meat contains other fats and various components,
so you can't necessarily get 50 grams of protein from just 50 grams of meat.
So if possible, try to actively include a palm-sized portion of tofu, fish, or meat—
plant-based or animal-based, it doesn't matter—at every meal.
If you really can't get enough,
supplementing with a protein powder that doesn't contain artificial sweeteners or unnecessary additives can also be a good option.
The third rule is: combining fat and sugar is NG.
There's a certain commercial that says delicious foods are made of fat and sugar.
This is exactly it.
When fat and sugar are combined, it's incredibly delicious,
but it also makes you gain a lot of weight.
For example, cake and whipped cream are fat, and the sugar in cake is sugar, right?
Ramen is the same way.
Ramen noodles are carbohydrates, right?
And there's also fat in that ramen,
so that kind of combination of carbs and fat really contributes to weight gain.
So if you can separate fat and carbs—fat by itself, carbs by themselves—that would be better,
but try to avoid foods where they're combined as much as possible.
For example, ramen, and even cream pasta,
and rice bowl dishes—these are also combinations of carbs and fat.
So these tend to be common in one-plate meals,
which is why I think meals consisting of a main dish, a side dish, and miso soup—
a traditional "one soup, three dishes" style meal—is the best approach.
The fourth rule is: don't completely cut out carbs either.
You might think, "Wait, didn't you just say carbs make you gain weight, so cut them out?"
But moderate carb intake is actually necessary for dieting.
Depending on the person's weight and gender,
it's said that the body needs about 180 grams of carbs per day,
and if this drops too low, it's said that the body's cycle and metabolism can decline.
So while there are some diets that use extremely low-carb approaches to boost other metabolic pathways,
looking at it long-term,
there is evidence showing that completely cutting out carbs
isn't very good for health.
Plus, that's just not sustainable for Japanese people, right?
If I had to give up eating freshly cooked rice for the rest of my life,
I think I'd just give up on the diet altogether.
So I think it's good to firmly eat about 180 grams of carbs a day, roughly one to two small bowls of rice.
But make sure not to overeat, and as mentioned before, avoid combining it with fat—keep that in mind.
Lastly, make sure to get enough micronutrients.
Think of micronutrients as vitamins, minerals, and dietary fiber.
Vitamins and minerals are of course key to boosting your metabolism and improving your body's performance,
and dietary fiber is said to be the "sixth nutrient."
Dietary fiber itself helps suppress blood sugar spikes and serves as food for gut bacteria,
and it's becoming increasingly clear that by improving your gut environment, your body becomes more prone to losing weight.
So please make sure to get enough dietary fiber and micronutrients like vitamins and minerals.
To sum up, it's all about a balanced diet.
I thought just saying that wouldn't be very interesting, so I broke it down into 5 points:
vegetables-only is NG, make sure to get enough protein, don't combine fat and carbs,
but don't completely cut out carbs either,
and to keep your body's balance, make sure to get enough vitamins, minerals, and dietary fiber—these are the 5 rules.
You might not be able to fix everything all at once,
but if you keep these 5 points in mind, I think it would be good to make some changes to your meals starting tomorrow.
